Duration: 4 Weeks | Frequency: 3 sessions/week | Equipment: dumbbells, resistance bands, pull-up bar (optional)

Day 1: Push Day

How to Use This Program

Each week, aim to increase either the weight or the reps by a small amount. This is progressive overload — the most evidence-backed principle in strength training.

Week 1–2: Focus on form. Use lighter weights and ensure a full range of motion. Week 3–4: Increase weight by 5–10% where comfortable. Add a rep to each set.

Rest and Recovery

Rest days are not optional. Your muscles grow during recovery, not during the workout itself. Sleep 7–9 hours and ensure adequate protein intake (see our protein guide).
