How to Use This Program
Each week, aim to increase either the weight or the reps by a small amount. This is progressive overload — the most evidence-backed principle in strength training.
Week 1–2: Focus on form. Use lighter weights and ensure a full range of motion. Week 3–4: Increase weight by 5–10% where comfortable. Add a rep to each set.
Rest and Recovery
Rest days are not optional. Your muscles grow during recovery, not during the workout itself. Sleep 7–9 hours and ensure adequate protein intake (see our protein guide).

Choose a weight where the last 2 reps of each set feel challenging but form stays perfect. Start lighter than you think you need to — progressive overload means adding weight gradually week by week.
Beginners benefit most from 3 days with full rest days between sessions. The rest days are when muscle growth actually happens. Add a 4th day in weeks 3–4 if recovery feels easy.
