Introduction

Strength training is one of the most effective interventions for body recomposition, bone density retention, and overall metabolic health. This guide is built to strip away the confusion and provide you with a simple, evidence-based plan.

The Pillars of Muscle Growth

To build strength and muscle efficiently, you must focus on three core variables:

  1. Progressive Overload: You must challenge your muscles by gradually increasing weight, reps, or volume over time. If you lift the same weights for the same reps indefinitely, your body has no reason to adapt.
  2. Compound Movements: Prioritize exercises that use multiple joints and muscle groups simultaneously (squats, deadlifts, rows, overhead presses). These provide the biggest bang for your buck.
  3. Recovery & Nutrition: Muscles do not grow during your workouts. They grow when you are resting and feeding them adequate protein.

Designing Your First Routine

For beginners, a 3-day full-body routine is ideal. This allows you to train all major muscle groups three times a week while leaving 48 hours between workouts for recovery.
